I first came to the gym with tons of enthusiasm. And even though I was willing to do anything to achieve my goals, I was at a loss on how to diet, train and use supplements. At first I grew like a weed... all I had to do was eat and lift and the gains came easily. But I quickly hit a monster plateau because I didn't have enough knowledge to take me any further. Like you, I listened to other people for a while, and each person had a different take on how I could meet my goals. Problem was, I never really understood why I was doing something, or how it was supposed to work. I started to wonder if it was even worth my time to keep giving it my all every week in the gym. I was convinced I had better things to do with those 5+ hours a week, so I canceled my gym membership and walked away. Yup, I'm that guy. One year later, I was feeling even more frustrated. I knew I had unfinished business back at the gym, and I really missed the "rush" I would get from training. Looking back, part of my problem came from not understanding how to unlock my potential through training. Another part came from listening to the other guys' outdated ideas on training, cardio and diet. This is when I stumbled on a ton of exciting research, and began collecting all the parts of a new plan for success. The very first thing I did was dissect the conventional training "wisdom". Then, I dug deeper and discovered some of the newest diet and nutrition strategies available. I read new research and papers about the benefits of focused recovery. I scoured the Earth to find original, highquality and revolutionary supplement formulas. My goal was to find the most cutting-edge, but easy to follow information out there. Through this, I came up with a brand new plan to transform the physique through four distinct channels; Training/Cardio, Diet/Nutrition, Recovery and Supplements. This plan went against everything I had ever been told or known to be true, but it was immediately the most effective plan I had ever tried. Through my own successes, and the successes of others doing new, interesting things, I was able to compile everything I know into one, simple, smart guide that bucks the conventional "wisdom" for training, diet, nutrition and supplementation. body is a very individual thing, and getting in shape can also seem like a very individual thing. From a persons body type (mesomorph, ectomorph and endomorph) to habits, overall knowledge of fitness, motivation and eating habits, finding a program that would get just about anyone into good shape may seem impossible, and even daunting or at least I thought so until I looked at the research. And thats where I began, because as you know when you get up every morning, you arent going to float away for lack of gravity and that gravity is a constant in your life we know that there are certain inalienable workout principles that work, no matter who uses them. Still, you might ask how someone with 30 pounds of fat to lose could engage in the same

kind of workout program as someone who has 5 pounds to lose especially if that person is trying to pack on muscular mass too? Believe it or not, its not as hard as you think, because the cornerstone of a good physique is a higher muscle-to-fat ratio, and the principles to getting there are the same, no matter what the goal or who the person is. Whether your goal is to shed the body fat that you have carried around for too long as an inactive, busy adult or to pack on 25 pounds of muscle mass to begin a competitive fitness or bodybuilding career, there are certain things that work.

RESISTANCE TRAINING ROUTINE


How Training Works
Train intensely, three times per week, hitting your high-point with an attempt to better lifts youve done previously. In between weight training days, youll focus on high-intensity interval training (HIIT) style aerobic and cardiovascular threshold training. Alternate training the major muscles of upper and lower body: Day 1 Chest; Day 2 Legs; Day 3 Back on separate days. Fill each day with remainder of ancillary body parts (arms, shoulders, abs, calves). Youll only be performing two exercises for each muscle group of the body a compound and a finishing movement. Youll perform five sets total per exercise, starting with a set of 12 reps, then increasing the weight and doing 5 reps, adding more weight progressively through the middle three sets, then reducing weight for the final set. Immediately after finishing sets in your compound movement, youll perform a single set to failure using a finishing exercise. When working a muscle group in the compound movement, youll rest just 60 seconds between sets. Youll attempt to do the final two sets with no rest in between, then take two minutes rest, and do your finishing move to failure. Take five minutes before moving on to your next muscle group. Go into the gym knowing what youll be doing, focus, and then record lifts.

Workouts are not an endurance sport, but rather, resistance training is a peak-intensity sport that should really always be based on the overload principle for maximum growth and change. Our muscles grow from those one or two sets when we attempt to lift more than we did in prior workouts, not from lifting the same weight as yesterday. So, when you lift, the idea is to warm up with a low weight using higher reps (between 12 and 15), then move immediately to a working set where you raise the weight right away, and either make that your one big set where you try to best yourself, or do two work sets where the first is heavy and the second is an attempt to lift more than the last. I personally like to use a pyramid sequence where you start with a compound exercise using lower weight and higher reps, then immediately move to three work sets where weight is high and repetitions are low, and finish with a copy of the first set effectively raising the repetitions and lowering the amount of weight used once again.

THE MEAT OF IT ALL

I then recommend doing a single set of a finishing exercise to failure. You can either do this by using a drop set, where you start with a heavy weight, and progressively drop to a lower weight until failure. You can also create a condition of total failure with a single set of heavy weight, lifted until failure. I should mention, failure means a few things: It means you are physically unable to continue, keeping good form is impossible, and that your bodys ability to withstand both pain and fatigue is at its absolute limit because lactic acid has set in to the point of immobility. Nautilus founder Arthur Jones is often credited with popularizing the one-set-to-failure concept because he believed that lifters should work to a point of momentary failure, using one set per exercise/per session, rather than using muscleand-mind-numbing multiple sets where mediocrity (in both weight and effort) was allowed to dwell. In part, I agree with this and will have you doing one big set to failure on your final exercise. However, I dont agree that one set would have been ample, as additional workout principles, such as intensity and periodization, are also important.

I know humans are inherently curious beings, and dont come by blind faith very easily. So we know you want to know why this will work before seeing for yourself. I mean, you don't exactly need to know a thing about electricity to turn on a light in a room and have it work for you. But in the interest of disclosure, Ill give you a few reasons why: First, this workout is effective because, with the exception of one day per week where youll have total rest, youll either be training or doing cardio. Workouts are brief, intense and progressive, and use the high-point technique: Meaning, you can either choose to work out long or work out hard. I favor the "hard" stuff, and suggest you try for a personal best in each body part section where reps are low and weight is high.

Why This Workout Program Works:

Intensity must be present in a workout for it to produce results. Extrinsic intensity (magnitude of the external load) is objective 300 pounds is always 300 pounds. HIGH INTENSITY INTERVAL CARDIO

e all know that one person who is a fixture on the treadmill or elliptical trainer every time you come to the gym, there they are, working away at monotonous high-duration cardio to burn body fat. But what theyre really doing is breaking down their muscle and burning very little fat. Studies show that type of cardio isnt as beneficial for fat loss as experts once thought, and even worse, it can be detrimental to body composition. High-Intensity Interval Training (HIIT), sometimes referred to as High-Intensity Intermittent Exercise (HIIE) is the best prescription for fat loss.

When it comes to fat loss you want to burn at as high a rate as possible right? HIIT accomplishes this through intervals that push heart rate to the brink, then back it off to a moderate pace, and resume a higher intensity again at the end. The best part is, with HIIT you're burning more calories and fat, but for a much shorter time than the old school cardio method. Shorter, more intense, sessions for cardio mean optimal fat loss and maximum muscle retention ,which has always been a necessary evil for the kind of aerobic training that's always been done for competitions. With HIIT, you dont have to do hours of cardio because your workouts are going to actually be more intense and more difficult than the guy working three times as long on the treadmill next to you.
For bodybuilders and others trying to hang on to hard-earned muscle, the old steady-state cardio, with low to moderate intensity levels, are no longer the norm. In fact, exercise performed at 60 to 70 percent of ones maximum heart rate (MHR), whittles away not only body fat but muscle too. HIIT cardio, on the other hand, uses short intervals of high-intensity exercise to peak your heart rate at 90% of your max, but, followed immediately by intervals of a slower recovery to a more normal heart rate. HIIT should be considered the only way to truly lose body fat fast, while increasing heart health and retaining muscle. body fat than steady-state cardio at low to moderate intensity. One of the reasons HIIT is more effective in 20 minutes than standard cardio in 60 minutes, is that HIIT training causes your body to produce more fat-burning hormones (hGH) through working more than one fiber type. Typical HIIT sessions vary, but run anywhere from 10 to 20 minutes, depending upon your level of fitness. Dont be surprised, even if youre a seasoned cardio guy or girl, if you are not up to the HIIT challenge at first. Its a gut and lung buster, and is challenging for people of all fitness levels. A study by East Tennessee State University found that if subjects followed an eight-week HIIT program, they dropped 2 percent body fat over the course of those two months. Others following traditional methods of low-intensity cardio over longer durations, lost none.

An Australian study of women recently unearthed the following: Women who followed a 20-minute HIIT program consisting of eight-second sprints followed by 12 seconds of rest lost an impressive six times more body fat than a group that followed a 40-minute cardio program performed at a constant intensity of 60 percent maximum heart rate (MHR).

How You Do It:

you may be convinced that separating cardio from resistance training days makes good sense while speeding up fat oxidation.

PRO TIP:
Doing cardio in the morning on an empty stomach will burn the greatest amount of fat. During both of these times your body is slightly carb-depleted, making fat the primary fuel source for energy.

Dont be afraid to push yourself on HIIT cardio days since this will be your only focus. Its why I dont have you working out with weights on the same days. And if you walk away from anything using this workout, (besides results, of course),

Maximize your fat-burning not only through HIIT, but by doing cardio first thing in the morning. Some do static-state cardio on an empty stomach, taking advantage of low insulin levels from a nights sleep. HIIT is far too intense for that, so have a half-scoop of whey protein (about 10 grams) mixed in water or 6-10 grams of mixed amino acids before your session. This will assure that the body draws its energy from both fat and fast-digesting supplements instead of muscle.

You dont have to get stuck on a treadmill, or limit what you do on it. Consider working stairs, hills, and other apparatus into HIIT cardio to not only burn fat, but bring out additional details in your physique. Hamstrings and glutes benefit from stairs, and hills (real or manufactured). Be sure to refrain from using hills during low-intensity intervals as you rest.

heres no such thing as one perfect diet for fat loss, or one perfect mass or weight gaining nutritional plan. Many factors affect how we do with a particular food plan environment, metabolism, stress, life routine, finances and even plain old personal motivation. Safe to say, if youre reading this, you probably wont have an issue with the last one since you know if you fall into the category of a person seeking fat loss, or mass gains, you are probably ready to embark on it. Whether your goals are to gain mass or lose fat, the principles should definitely be the same. But for mass gainers, this meal plan should come as some relief.

Eating a typical bodybuilding diet of 4,000 to 6,000 calories per day of lean meats, high carbohydrates and moderate to low fat means eating almost constantly throughout every day. This kind of diet works, as most of you know, but it is not sustainable. Cramming food down your throat over the course of six or seven meals daily, adding weight gain shakes to make up deficit calories, then endure gut aches, gas, and a host of other ailments, means you are so focused on an unhealthy relationship with food, theres no way to keep it up for the long haul.

Anybody trying to shed fat has also probably tried every metabolic trick in the book:

Protein at each of several small meals per day. Fat-busting combinations of foods. Avoiding specific foods and avoiding others at certain times of day such as starchy carbs after 2 p.m., and no dairy or ice cream (for life).
While all of these practices work, the diet you use for the rest of your life shouldnt be restrictive and cause an unhealthy relationship with food, nor one that is stable one moment and unstable the next. If you dream of a different life with food and cant wait to get off of a meal plan, it usually means that meal plan is unsustainable. Our plan is based largely on the huntergatherer philosophy, with a few exceptions: Lean

meats, seafood, fresh fruits and vegetables, and foods that are high in the essential nutrients such as vitamins, minerals, photochemicals, fiber, omega-3 fatty acids, antioxidants, and more. These foods also happen to be low on the glycemic index, which is the way foods are measured by how they impact blood glucose levels, and how they affect either weight gain or loss. I prefer to focus on foods that are also low in body damaging trans-fats, sodium and refined sugars. For those looking to pack on mass, you can add some dairy, potatoes, and rice in with fresh vegetables and fruits

NOTE:
Grain-fed dairy animals will not offer the ideal Omega-3 profile. Heavy cream, butter, and ghee are not a problem. Occasional consumption of fermented dairy options such as cheese and yogurt is acceptable. 17

But for those who do work out and tax muscles with the end-goal of mass gains, or changes in body composition, your sleep needs increase.
